How running training actually works

Almost every training plan you will ever see is an arrangement of three things: stress, recovery, adaptation. Understanding that is the difference between following a plan and understanding one — and it makes most plans stop looking arbitrary.

The run is not the improvement

A training session does not make you fitter. It makes you temporarily worse: depleted, slightly damaged, and less capable than you were that morning.

The improvement happens afterwards, while you recover — your body rebuilding to a slightly higher standard than before, in case the same demand arrives again. That is the whole mechanism, and two things follow from it immediately.

  • Rest days are not gaps in training. They are when training pays out.
  • Too much stress with too little recovery does not produce more adaptation. It produces less, and eventually injury.

Why most of it should be easy

Easy running is aerobically productive and cheap to recover from. That combination is what lets you train often, and training often is what produces adaptation.

Hard running is productive too, but expensive: it costs days of recovery capacity, and you only have so many. Spend that budget on a small number of well-chosen sessions and the rest of your running can be genuinely easy — which means you turn up to those sessions able to do them properly.

The failure mode is not laziness. It is running every session at a moderate, slightly-uncomfortable middle pace — hard enough to require recovery, easy enough to build very little. It is the most common way for a committed runner to plateau for years.

Adaptation is specific

You get better at what you practise, at roughly the effort you practise it. Long slow running builds the capacity to run long; running at threshold raises the effort you can hold; short fast repeats improve economy and speed.

This is why a marathon plan is not simply a 5K plan with bigger numbers, and why a runner who only ever races 5K will not have the specific endurance to hold marathon effort for three hours, however fit they are.

One common shape of a week

This is what a lot of plans look like, and it is a reasonable default rather than a requirement. Distance, experience, age, available time and how quickly you recover all move it:

  • A long run — the session that tends to build durability more than any other.
  • One or two quality sessions — tempo, intervals or hills, depending on the phase and the distance.
  • Everything else easy — and genuinely easy, not "quite easy for me".
  • Rest days, more of them while you are building than while you are maintaining.

Plenty of runners train well on shapes that look nothing like this. What travels between them is the mechanism, not the timetable.

What actually limits progress

Not effort. Almost never effort. The limits, in the order they usually bite:

  1. Recovery. How much stress you can absorb between sessions.
  2. Tissue tolerance. How much load your tendons and bones can take, which changes over months.
  3. Consistency. The number of weeks in a row you actually train, which is reduced to zero by one avoidable injury.

Every principle in this section is downstream of those three. A plan that ignores them is not an ambitious plan; it is a plan with a shorter expected lifespan.

Common questions

How long before training makes a difference?

Breathing and perceived effort usually change within three or four weeks. Meaningful changes in what you can race take a few months, and structural adaptation in tendons and bone is slower still. Different systems, different clocks.

Is it better to run more often or run further?

Frequency first, for most people. Four thirty-minute runs do more than two hour-long ones, because you are stimulating adaptation more often and each session costs less to recover from.

Do I need hard sessions at all?

Not to be healthy, and not to finish a first race. They matter when you want to race a distance faster than you currently can — and they only work when the easy running around them is genuinely easy.
